The Basics exercise
Start with this exercise. Most people start with cap 4, 5 or 6. Example, when you use cap #5, time yourself doing the 30 reps, when your time is over 4.5 min, you need less resistance, take cap #6, when you are below 3 min, you need more resistance, use cap #4. (The numbers stand for millimeters).
